Quick rule of thumb: fat loss requires a sustained caloric deficit; strength gains need enough energy/protein and recovery. If you’re getting stronger, have good energy/sleep and steady training, try a small deficit first (≈200–300 kcal/day or ~10–20% below maintenance), keep protein high (≈1.6–2.2 g/kg), and maintain resistance work. If strength is stalling, RPE is high, or recovery is poor, prioritise a deload + small calorie increase to restore performance. Track trends by weekly averages, waist/clothes fit and photos over 2–4 weeks (not daily weight). Recomposition is possible in beginners or after layoff; avoid large deficits that kill strength.
